Mon-Wed-Fri or whatever 3 days a week
Do 3 sets of 10 each exercise
Squats, romanian deadlifts (skip these two if you don't care about legs)
Bench press (or other chest exercise), shoulder press (or other shoulders exercise), rows or pull-ups (or other upper back exercise), curls, seated extensions (or other triceps exercise). Also shrugs if you want. Increase weight per exercise when you can complete all 3 sets. That's how I started and I got results within a few months, and I've been on the same routine for years now, never really paid attention to protein/diet either but I still have enough muscle mass that people comment on it.
